Why Use Bands for Arm and Shoulder Training

Arm Exercises: Bicep Curls and Tricep Extensions

Stand on the center of your Bala Booty Band with feet hip-width apart, holding one end in each hand. Keep your elbows pinned to your ribs and curl the band up toward your shoulders, squeezing your biceps at the top. Lower slowly — the band will pull you back, so control the eccentric. This works the short and long heads of the biceps, and you can adjust the band's starting length by standing on more or less of it.

For triceps, anchor the band overhead (drape it over a door or a sturdy hook) and grasp it with both hands behind your head. Extend your arms upward until they are straight, then return with control. Shoulder Exercises: Raises and Presses

Lateral raises with a band are excellent for the lateral deltoid, which gives your shoulders width. Step onto the middle of the band with one foot and hold the opposite end in the hand on the same side. Keeping a slight bend in your elbow, raise your arm out to the side until it reaches shoulder height. Do not swing your torso — control the movement. Switch sides and repeat. The band tension will be highest at the top, exactly where most people need extra work.

For the front deltoid, do front raises: stand on the band with both feet, hold the ends with an overhand grip, and raise your arms straight in front of you to shoulder height. To hit the posterior deltoid (often neglected), bend forward at the hips, let your arms hang, and pull the band apart in a reverse fly motion. If you have the Flex & Flow Kit, you can use a longer band for this — loop it around a post at chest height and pull toward your chest for a face pull variation.

  • Keep your shoulders down and back, not hunched up toward your ears.
  • Avoid locking your elbows — maintain a soft bend to protect the joint.

Sample Resistance Band Routine for Arms and Shoulders

Warm up with arm circles and 10 band pull-aparts. Then perform each exercise for 12–15 reps, resting 45 seconds between moves. Complete 3 rounds: 1) Bicep curls (under foot anchor), 2) Overhead tricep extensions (overhead anchor or close-grip push-ups), 3) Lateral raises, 4) Front raises, 5) Bent-over reverse flys. This routine takes about 20 minutes and can be done anywhere. If you want to extend it, add a third set or increase the rep range to 18–20.
